Take a fixed hour in which nothing is assessed: not the food, not how you spent it, not whether it was well used. The prohibition is the whole exercise and it will be genuinely difficult. Do it weekly for a season. What you are building is an internal space that is not a courtroom, and you may never have had one.

Sleep is where the review sits down to work

The hours before sleep are when the private audit becomes loudest, so falling asleep takes a long time and the small hours are given over to reviewing things that finished years ago. Nothing about the content is negotiable at that time of night. What helps is putting the day's items on paper before you lie down, which gives the mechanism somewhere else to be.

The verdict runs where nobody can check it

Because the assessment happens entirely in private, it has never been tested against anybody else's view, which means it can be as harsh as it likes without meeting resistance. That is the structural problem rather than the content. Say one item of it out loud to a person you trust, and let them react. External air is what a private tribunal has never had.

You rehearse the apology before anything has gone wrong

A large part of your inner life in a relationship is preparation for having got something wrong: the explanation, the correction, the version where you handle it better. Your partner is usually unaware that any of it is happening. Say what you are actually worried about rather than pre-empting it. The pre-emption is doing none of the work you think it is.

An old verdict from home is still being served

Somebody early on formed a view about what was wrong with you, and the audit that runs now has inherited its criteria from that assessment. It was one person's opinion in particular circumstances. Identify whose voice it is. Attribution weakens it considerably, in a way that arguing with the content never has.

You catch your own errors before anyone sees them

A substantial portion of your professional effort goes on private correction: the thing checked again, the mistake caught at midnight, the work quietly redone. It is why your output is reliable and it is entirely invisible, including in your own account of your week. Log it briefly. Otherwise the record shows a person who was slow rather than careful.
